Can you gain muscle without exercise?

An August 2026 study provides an interesting answer.

Researchers found that adults taking 10 g of creatine per day without a structured exercise program increased fat-free mass and improved strength over 12 weeks.

That doesn't mean you should stop exercising.

We already know creatine is being investigated well beyond the gym, including for brain fog, sleep deprivation and reproductive health.

This latest research adds another interesting question: could creatine help maintain muscle and strength even when you're not training?

But it continues to challenge the idea that creatine only benefits people who train.

The Study

Here’s the TL;DR:

  • 12 weeks
  • 64 adults aged 45-65 (average age around 54)
  • 4 groups:
    1. No exercise + placebo
    2. No exercise + 10 g/day creatine
    3. Exercise/diet + placebo
    4. Exercise/diet + 10 g/day creatine

One detail worth noticing:

10 g of creatine per day. Not 3 g. Not 5 g.

As you'd expect, combining exercise, nutrition and creatine produced the best overall results.

More muscle. More strength. Less fat.

That's not the interesting part.

Interesting Part 1: Can You Gain Muscle Without Exercise?

The no exercise + creatine group gained over 1kg of fat-free mass over 12 weeks.

Again, these participants weren't following the study's structured exercise program.

Interesting Part 2: Strength Improved Without Structured Exercise

The researchers also reported improvements in strength, including bench press and leg press 1RM, in participants taking creatine without the structured training program.

That's arguably even more interesting than the change in muscle mass.

Normally, if you want to get stronger, you train.

Here, creatine supplementation alone was associated with improvements in measures of strength.

Interesting Part 3: Cognitive Benefits Too

There were also improvements in selected measures of cognitive function in the creatine groups.

(Not particularly surprising if you've been following creatine research for the past 25 years.)

Creatine is increasingly difficult to think of as simply a bodybuilding supplement.

It supports energy metabolism in both muscle and brain.

So, Can You Gain Muscle Without Exercise?

Apparently, possibly some fat-free mass, yes.

But don't interpret this study as evidence that creatine can replace exercise.

Resistance training remains one of the best things you can do to build muscle, maintain strength and support healthy ageing.

The more useful takeaway is this:

You may not need to be exercising regularly to benefit from creatine.

That potentially makes creatine interesting for people who aren't traditional gym-goers, including:

  • Older adults
  • Shift workers
  • Travelling athletes
  • Perimenopausal women
  • People temporarily unable to train
  • Anyone going through periods of reduced physical activity

If you can exercise, exercise.

If you can exercise + eat well + take creatine, even better.

But if you're not exercising right now, this study suggests creatine may still have something to offer.

Cycling....

Even though it’s not a popular position, I still recommend cycling creatine.

My heuristic is that anything consumed in amounts substantially greater than we would typically obtain through food could potentially have effects we don't yet understand.

That is my personal approach rather than a conclusion from this study.
